How a 5K block is built

The 5K feels like a speed event and is not. It is around 90 percent aerobic, which is why the runner who adds twenty easy miles a week usually improves more than the one who adds a third interval session.

Why volume still wins

A 5K lasts between about 15 and 35 minutes for most runners, and energy over that duration comes overwhelmingly from the aerobic system. The anaerobic contribution is real but small, and it is not the part that is usually limiting.

This is why the standard advice given to a runner stuck at a 5K plateau, which is to do more intervals, so often fails. The intervals were not the missing piece. The missing piece was the aerobic capacity that determines how much of your ceiling you can hold for 20 minutes.

Eight to twelve weeks

    Weeks 1 to 3

    Build easy volume. Strides twice a week. One threshold session of 20 minutes. The long run reaches 8 to 10 miles.

    Weeks 4 to 8

    Two quality days: one VO2max session of 5 x 1000m or 6 x 800m at 5K pace, and one threshold of 20 to 25 minutes. Easy volume held steady, which is the part people cut and should not.

  3. 3

    Weeks 9 to 11

    Sharpen. 8 x 400m at slightly faster than race pace, or 3 x 1600m at goal pace. Threshold reduced but kept.

  4. 4

    Final week

    Volume down a third. One session of 4 to 6 x 400m at race pace, three or four days out. Easy the rest.

Racing it

The 5K is the least forgiving distance for a fast start because there is no time to recover from one. Go through the first kilometre at goal pace or two seconds slower, never faster.

The second kilometre is the hardest part of the race psychologically: the initial adrenaline has gone and the finish is not close. Runners who hold their pace there, rather than drifting five seconds, run the time their fitness supports.

Eight to twelve weeks. The 5K responds quickly, but the aerobic base underneath it does not, which is why longer blocks with more easy volume outperform short sharp ones.
How many miles a week for a 5K?
20 to 30 for most recreational runners, 35 to 50 for competitive times. More mileage is the most reliable lever available for a 5K plateau.
How many interval sessions a week?
One, sometimes two in the sharpening phase. Three is where blocks break down.
Do I need a long run for a 5K?
