Breaking 20 minutes for 5K

Twenty minutes for 5K is the barrier that separates runners who run from runners who train. It is 6:26 per mile, or a clean 4:00 per kilometre, and it asks for more aerobic depth than most people expect from a twenty minute race.

Why more intervals is usually the wrong answer

The runner stuck at 20:20 almost always responds by doing more 400s. It rarely works, because the thing limiting them is not their ability to run fast for 90 seconds. It is how much of their VO2max they can hold for twenty minutes.

That is an aerobic property, and it is built by running more, mostly easily. A runner doing 25 miles a week with three interval sessions is capped in a way that a runner doing 40 miles a week with one interval session and one threshold session is not.

The uncomfortable prescription for most people stuck just over 20 is: add ten easy miles a week and remove an interval session. It feels like going backwards for about five weeks.

The sessions

  • VO2max intervals, weekly. 5 x 1000m at goal pace with 2 to 3 minutes jog, or 6 x 800m slightly faster. Total hard running of 4 to 5km. This is the specific work and it needs to be sharp, not endless.
  • Threshold, weekly. 20 to 25 minutes at roughly 6:55 to 7:05 per mile. Raises the fraction of your ceiling you can sustain, which is exactly what a 5K asks for.
  • Long run. 8 to 12 miles easy. It feels irrelevant to a 5K and it is not. It is where the aerobic base that supports everything else gets built.
  • Strides. 6 to 8 x 20 seconds, twice a week after easy runs. Cheap turnover maintenance that keeps 6:26 from feeling foreign.

Racing it

The 5K is unforgiving of a fast start in a way that longer races are not, because there is no time to recover from it. Go through the first kilometre at 4:00 to 4:02, not 3:52.

The second kilometre is where sub-20 attempts are decided. It is the least motivating part of the race, no longer fresh and not yet close to the end. Hold 4:00 there and the last kilometre takes care of itself.
