How the conversion works

The calculator uses the ACSM running metabolic equation, which estimates oxygen cost from speed and grade. It works out the cost of running at your belt speed on your incline, then solves for the flat speed with the same cost. In practice the equivalent speed scales by roughly 1 plus 4.5 times the grade as a fraction, so a 2 percent incline is worth about 9 percent more speed.

This is a metabolic equivalence, not a performance one. It tells you what the effort costs in oxygen. It does not model wind resistance outdoors, which is the reason for the 1 percent convention, and it deliberately says nothing about descending.

Using it for structured sessions

The common use is hitting a prescribed pace indoors. If your plan asks for 20 minutes at 7:30 per mile and you want to run at 2 percent for a bit of variety, this tells you what belt speed produces the same effort.

One caveat worth holding on to: heart rate on a treadmill tends to run a few beats higher at the same metabolic cost, mostly because of heat. An indoor session that feels harder than the equivalent outdoor one is usually the room, not the maths.

Frequently asked

Why set the treadmill to 1 percent?
The convention comes from a 1996 study by Jones and Doust, which found that a 1 percent grade made the metabolic cost of treadmill running match outdoor running at speeds above about 8 minutes per mile. The gap it corrects for is mostly wind resistance, which you have outdoors and do not on a belt. At slower paces the correction matters less, and 0 percent is fine.
Is treadmill running easier than outdoor running?
Slightly, at the same displayed pace, for two reasons: no wind resistance, and a belt surface that returns a little more energy than a road. At faster paces the difference is worth roughly one percent grade. It is a smaller effect than most runners assume.
Can I train for a race entirely on a treadmill?
You can build the fitness. What you will not build is the specific eccentric strength from downhill running or the pacing skill of running without a belt setting it for you. If your race has any descent, get outside for some of the long runs.
Does this work for steep inclines?
The ACSM equation is validated for grades up to about 15 percent for running. Beyond that, and particularly where you would naturally switch to a hiking gait, the equivalence stops being meaningful.
What about downhill?
This calculator does not handle negative grades, deliberately. Downhill running has a much lower metabolic cost and a much higher mechanical cost, so a single equivalent pace would be misleading in both directions.
